The Catch is the Drill

On ballistic pressing, the reflex you cannot think your way into, and why a falling barbell has something to teach a roller skater.

 

Most people who watch this drill see the throw. A Fifteen kilos loaded barbell leaves the hands, hangs for a moment in the air, comes back down. Then the catch. Focus on the throw and you’ll miss the best part, the essential part.

Going Ballistic

This kind of exercise is filed under the category ballistic pressing, a plyometric push. In an ordinary bench press, the bar never really flies. Roughly the final quarter of the upward range is spent braking, because the bar has to stop in your hands. Your nervous system knows this before you start, so it never lets you accelerate fully. You spend the last part of every rep quietly pumping the brakes.

Release the bar and the brakes come off. Now the whole range is acceleration. That is the difference between strength and rate of force development between how much you can eventually produce and how much you can produce right now, in the first fraction of a second.

Then gravity hands the work back to you.


What The Catch Actually Costs

A rough calculation, because I was never good at mathematics, so take it as rough as you can.

Say the bar rises twenty centimetres above your hands. It returns at roughly two metres per second. If you absorb it over ten centimetres of yielding — elbows softening, chest opening, ribcage settling — you are decelerating it at around two g.

Fifteen kilos on the bar. Something near forty-five kilos through the tissue at the moment of contact.

Three times the load, from a bar most gymbros would consider offensively light and highly embarrassing for their social feeds. Still, it is what it is, three times the load. And that is the whole point of the drill. 

Peak load is not written on the plates. It is written in the deceleration. And it arrives at the bottom position — arms wide, shoulders in their most open, most vulnerable geometry. The pectoral tendon is being asked to absorb its highest force at its longest length. This is not a footnote. It is precisely why the drill works, and precisely why it must be earned.


The Reflex And An Honest Correction

Most people call this a reflex and I understand why. However, it isn't.

When you know the bar is coming, the body does something far cleverer than reacting. It pre-loads. Milliseconds before contact, the pecs, front delts, triceps, serratus and rotator cuff are already firing, so that  tension is arriving before the load does. The brain has run the physics, predicted the impact, and set the stiffness of the whole shoulder girdle in advance. That is feedforward control. Anticipation, not reaction.

Only then does the true reflex arrive. When the bar touches down and the muscle is stretched fast, the spindle fires and the stretch reflex adds tension in about thirty milliseconds, faster than any conscious decision, which needs a hundred and fifty or more. By the time you could decide anything, the catch is over.

There is a third layer, and it is the one training actually changes. The Golgi tendon organs sit in series with the tendon and act as a governor; sensing high tension and inhibiting output to protect you. A trained system learns to raise that ceiling. The governor loosens. You are permitted to absorb more. So the adaptation here is not really muscular. It is permission. A full on renegotiation with your nervous system.


What The Tissue Does About It

  • Muscle adapts fastest; eccentric, high-velocity loading builds absorbing capacity quickly.

  • Tendon adapts slower, and adapts to exactly this kind of stimulus: stiffer, thicker, better at storing and returning elastic energy. It becomes a spring rather than a rope.

  • Joints and connective tissue adapt slowest of all.

Those three timelines do not run together, and the gap between them is where injuries live. The muscle says yes long before the tendon does. This is why the drill is low volume, high quality, fully warm, and never chased for fatigue. It is nervous-system work wearing the costume of a chest exercise.

Safety is not a decoration here: pins or rack arms set, wrists stacked over elbows, never catching with locked arms, and a strict rule that the bar never lands on the chest. The moment the catch gets sloppy, the set is finished; not when the muscle is tired.


Now Put It On 8 Wheels

In a totally full free flow deep into the groove, a (rhythm) roller skater does not choose when to be tested.

The floor seam. The pebble. The wheel that bites. The shoulder in the pack. The surface that has gone strangely soft and unpredictable in the summer heat (this happens at our beloved Hotel New York roller skatespot in Rotterdam, The Netherlands. None of these announce themselves, and every one of them demands force in less time than a thought takes to form.

Which is the whole problem with training only maximum strength. Maximum force takes several hundred milliseconds to develop. You do not have several hundred milliseconds when your balance gets disturbed for whatever reason both on and off-wheels. What saves you is what you can produce in the first hundred milliseconds and the tension you had already set, before the disturbance arrived.

That is the same three-layer system as the catch. Pre-load, absorb, redirect. On the bar it is a chest opening under a falling weight. On roller skates it is a knee, an ankle, a ribcage, an arm swinging across to buy back a center of gravity that had already left.

Let me be clear about the limits. Timing is task-specific; catching a barbell does not directly teach your ankle what to do with a crack in the concrete. That work gets done in another way with a different set of exercises both on and off-wheels ( I have built a nice collection over the years). But the principle is general, and so is the trait underneath it: a nervous system that has been taught to meet load instead of collapse under it, that has learned that sudden force is information rather than emergency.

Principles over movements. It was always going to come back to that. When you have been following my work over the years, this should come as no surprise. Principles always over any movements, choreographies and dance routines. No exceptation.

And the upper body is not decorative in the beloved art of rhythm roller skating in all its various forms and styles and disciplines. The arms lead rotation, counterbalance every edge, and on the day it finally goes wrong, the chest, shoulders and hands are what meet the floor. Learning to absorb rather than crumple is not a chest exercise. It is fall literacy. But let me be extra clear here: I do not promote or teach how to fall and focus on falls in any way shape or form. I can teach you how to fast to detect it, brace yourself for it and suffer the least amount of consequences from it.


The Long Haul

There is a version of this drill that is a party trick; heavier, higher, filmed for social feeds.

And then there is the authentic version that is deposit-making: light bar, warm tissue, perfect geometry, small sets, absolute honesty about the day you are having. One of those buys you decades on wheels. The other buys you a story about the surgery. The catch is the rep. It always was.

If it's not trained, it's not maintained! 

Keeping the physical ability you have right NOW for as long as possible, requires diligent work on a daily basis. Go for it, so you can roll good through life for years to come.
